Recommended Sleep Duration

Why sleep timing matters as much as sleep duration
Most people focus on how many hours of sleep they get — but when you sleep and when you wake up significantly affects sleep quality. Sleep occurs in approximately 90-minute cycles, each containing stages of light sleep, deep sleep, and REM (Rapid Eye Movement) sleep. Waking naturally at the end of a complete cycle — rather than being jolted awake mid-cycle by an alarm — leaves you feeling refreshed. Waking in the middle of deep sleep produces grogginess and cognitive impairment that can persist for 30–60 minutes (called sleep inertia).
Sleep cycle basics
A single sleep cycle lasts approximately 90 minutes and consists of four stages:
- Stage 1 (NREM 1) — Light sleep: 5–10 minutes. The transition from wakefulness. Easy to wake from. Muscle twitches (hypnic jerks) are common.
- Stage 2 (NREM 2) — Light sleep: 20–25 minutes. Body temperature drops, heart rate slows, brain produces sleep spindles. The majority of total sleep time is spent here.
- Stage 3 (NREM 3) — Deep sleep (Slow Wave Sleep): 20–40 minutes in the first cycle, decreasing in later cycles. The most restorative stage — tissue repair, immune function, and memory consolidation occur here. Very difficult to wake from.
- REM sleep: 10–60 minutes per cycle, increasing in later cycles. Vivid dreaming occurs. Important for emotional processing, creativity, and procedural memory.
A typical night of 7.5 hours = 5 complete 90-minute cycles. Waking after 5 or 6 cycles (7.5 or 9 hours) is better than waking mid-cycle at 7 hours.
How to use the sleep calculator

- Given your bedtime: Enter when you plan to sleep, and the calculator shows you the optimal wake-up times that align with complete sleep cycles
For example, if you need to wake at 6:30 AM: Working backward — 6:30 AM minus 15 min (to fall asleep) = 6:15 AM. Then back in 90-minute cycles: 4:45, 3:15, 1:45, 12:15 AM, 10:45 PM. The ideal bedtimes for 5 or 6 cycles are 12:15 AM (5 cycles) or 10:45 PM (6 cycles).
How much sleep do different age groups need?
The National Sleep Foundation recommends:
- Newborns (0–3 months): 14–17 hours
- Infants (4–11 months): 12–15 hours
- Toddlers (1–2 years): 11–14 hours
- Preschool (3–5 years): 10–13 hours
- School age (6–13 years): 9–11 hours
- Teenagers (14–17 years): 8–10 hours
- Adults (18–64 years): 7–9 hours
- Older adults (65+): 7–8 hours
Individual variation exists — some people function optimally on 6 hours (short sleepers) and others need 9–10 (long sleepers). These are genetic traits, not lifestyle choices. True short sleepers are rare — most people who claim to function well on 6 hours are chronically sleep deprived without realising it.
Sleep hygiene — proven practices for better sleep
- Consistent schedule: Wake at the same time every day including weekends. This anchors your circadian rhythm and is the single most effective sleep hygiene practice.
- Light exposure: Bright light (especially sunlight) in the morning suppresses melatonin and sets your circadian clock. Avoid bright light and blue-light screens for 1–2 hours before bed.
- Cool room temperature: Core body temperature must drop 1–2°C to initiate sleep. The ideal bedroom temperature for sleep is 16–19°C.
- Avoid caffeine after 2 PM: Caffeine has a half-life of 5–7 hours. A coffee at 4 PM means half the caffeine is still active at 9–11 PM, disrupting sleep onset and reducing deep sleep.
- Avoid alcohol before bed: Alcohol makes you fall asleep faster but severely disrupts REM sleep and causes fragmented, non-restorative sleep in the second half of the night.
What happens during each sleep stage and why it matters
N1 (light sleep): transition stage, 5–10 minutes, easily woken. N2 (baseline): 45–55% of sleep, memory consolidation, temperature regulation. N3 (deep/slow-wave): 15–25%, physical repair, growth hormone release, immune function. REM: 20–25%, vivid dreaming, emotional processing, learning consolidation. Deep sleep dominates the first half of the night; REM dominates the second. Cutting sleep short disproportionately reduces REM — harming learning and emotional regulation.
The science of sleep debt and whether it can be repaid
Sleep debt is cumulative: five nights of 6 hours when you need 8 creates 10 hours of debt. Reaction time after 17 hours awake equals a blood alcohol level of 0.05%. Weekend "recovery sleep" repays some acute sleep debt but does not fully restore cognitive function for the week. Chronic partial sleep deprivation (6 hours nightly) for 14 days produces impairments equivalent to 48 hours of total sleep deprivation — yet participants rate themselves as "only slightly sleepy," unaware of their own impairment.

Can you catch up on sleep during weekends? Research shows that "social jetlag" — sleeping late on weekends to compensate for weekday sleep debt — impairs metabolic health, increases cardiovascular risk, and disrupts the circadian rhythm, making Monday mornings harder. Chronic sleep debt has lasting effects that a weekend cannot fully reverse. Consistent adequate sleep is more beneficial than compensatory sleeping.
What is REM sleep and why is it important? REM sleep supports emotional processing, creative problem-solving, and procedural memory consolidation. Most REM sleep occurs in the second half of the night — which is why cutting sleep short eliminates disproportionate amounts of REM.
