No two people have exactly the same calorie needs, even at the same body weight. Factors including muscle mass, hormonal profile, age, genetics, and habitual activity level all influence how many calories the body burns each day.
Calculating your daily calorie needs step by step
Step 1 — Calculate BMR using the Mifflin-St Jeor equation:
- Men: BMR = (10 × weight kg) + (6.25 × height cm) – (5 × age) + 5
- Women: BMR = (10 × weight kg) + (6.25 × height cm) – (5 × age) – 161
Step 2 — Multiply by activity factor to get TDEE:
- Sedentary (desk job, minimal movement): BMR × 1.2
- Lightly active (1–3 light workouts per week): BMR × 1.375
- Moderately active (3–5 moderate workouts per week): BMR × 1.55
- Very active (intense exercise 6–7 days per week): BMR × 1.725
Example: 28-year-old woman, 60 kg, 162 cm, moderately active: BMR = (600 + 1012.5 – 140 – 161) = 1311.5. TDEE = 1311.5 × 1.55 = 2,033 calories/day
Recommended daily calorie intake ranges
These are population estimates for moderately active adults. Individual needs vary based on actual body size and activity level:
- Men 19–30: 2,600–2,800 kcal/day
- Men 31–50: 2,400–2,600 kcal/day
- Men 51+: 2,200–2,400 kcal/day
- Women 19–30: 2,000–2,200 kcal/day
- Women 31–50: 1,800–2,000 kcal/day
- Women 51+: 1,600–1,800 kcal/day
These figures assume moderate activity. Sedentary individuals need 15–20% fewer calories; highly active individuals and athletes need significantly more.
Adjusting calories for your goal
- Weight loss: Eat 300–500 calories below TDEE. This creates a deficit of 2,100–3,500 calories per week, corresponding to approximately 0.3–0.5 kg of fat loss
- Maintenance: Eat at TDEE. Weight remains stable.
- Muscle gain (lean bulk): Eat 200–300 above TDEE with high protein intake (1.8–2.2 g per kg). Supports muscle synthesis without excessive fat gain.
Macronutrient distribution within your calorie target
Once your total calorie target is set, the next step is distributing those calories between protein, carbohydrates, and fat. A general starting framework for most adults:
- Protein: 1.6–2.2 g per kg of body weight (highest priority — supports muscle retention during fat loss and muscle building during a surplus). Each gram provides 4 calories.
- Fat: 0.8–1 g per kg of body weight (minimum for hormonal health). Each gram provides 9 calories.
- Carbohydrates: Remaining calories after protein and fat are allocated. Each gram provides 4 calories.
For a 70 kg person at 2,000 calories aiming for fat loss: Protein = 140 g (560 cal), Fat = 60 g (540 cal), Carbs = 225 g (900 cal).
Why calorie counting has limitations
Food labels have a permitted error margin of up to 20% in many jurisdictions. Restaurant portions are rarely standardised. Cooking methods affect calorie absorption — cooking increases the bioavailability of starchy foods while raw food retains more resistant starch. Individual gut microbiome composition affects how efficiently calories are extracted from food. These factors mean that calorie tracking is always an approximation, not a precise science.

Is 1,200 calories enough for a woman? For most women, 1,200 calories is below what is needed to meet daily protein, vitamin, and mineral requirements. Extended periods at this level risk muscle loss, nutrient deficiency, fatigue, and metabolic adaptation. A deficit of 300–500 calories from your TDEE is almost always a better approach.
